Eight Weeks to a Big Hike: Training Legs, Lungs and Load Without Getting Hurt

Eight weeks is not long, but it is enough. It is enough to turn a person who walks occasionally into one who can carry a pack for eight hours, climb 1,200 m (3,900 ft) and still enjoy the view at the top. It is also enough time to get injured if the plan is greedy. The programme below is built on three principles that the sports science literature agrees on: train the thing you are going to do, increase the dose gradually, and rest on purpose. Everything else is detail.

Week zero: know where you start

Before the first session, walk a known route with a known climb and time it. A 10 km loop with 400 m of ascent is ideal. Note the time, the heart rate if you measure it, and how you feel the next morning. This baseline tells you which of the three limits, legs, lungs or feet, is the weakest, and it is the number you will beat in week eight. Be honest about the target as well: a 20 km day with 1,000 m of ascent asks for six to eight hours on your feet, so the training has to build towards that duration, not towards speed.

The long walk is the programme

The single most effective session is a weekly long walk, on terrain as close as possible to the real thing, with the pack you will carry. Start at roughly half the target: three hours with 400 to 500 m of climbing in week one, if the goal is six hours and 1,000 m. Add 20 to 30 minutes and about 100 m of ascent each week. By week six you should be doing a walk at or near the full target distance and climb, and in week seven a slightly shorter one. Two long days back to back in week six, if the goal is a multi-day trek, teach the body to walk on tired legs, which is a specific and trainable skill.

The rule of thumb that governs the progression is the old 10 percent guideline: do not increase weekly volume by more than about a tenth. It is not a law of physiology, but running injury studies have repeatedly found that sudden jumps in load are the most common trigger of overuse injury, and hiking with a pack is the same kind of repetitive load.

Lungs: the midweek aerobic base

Between long walks, two or three sessions of 40 to 60 minutes of steady aerobic work build the engine. Brisk walking with gradient, cycling, swimming, rowing or an incline on a treadmill all work; what matters is the intensity. Most of it should be at a conversational effort, roughly 60 to 75 percent of maximum heart rate, where you can speak in full sentences. This is the zone that builds the capillaries, mitochondria and fat-burning capacity that a long day on the hill relies on. Once a week, from week three, add a harder element: six to eight repetitions of two to three minutes uphill at an effort where sentences become short, with easy walking between. That single session raises the ceiling and makes the steady pace feel easier.

Legs: strength and the neglected descent

Most hikers train the climb and are surprised by the descent. Downhill walking loads the quadriceps eccentrically, lengthening under tension, and it is the eccentric work that produces the two-day soreness after a big day. The good news is that the body adapts fast to eccentric loading; the protective effect of a single hard session lasts weeks. So include real descents in the long walks from the start, and add a short strength routine twice a week:

  • Step-ups onto a bench or stair at knee height, 3 sets of 10 per leg, adding the pack from week three.
  • Walking lunges or reverse lunges, 3 sets of 10 per leg, slow on the way down.
  • Single-leg calf raises off a step, 3 sets of 15, for the tendon and the ankle.
  • A plank held for 45 to 60 seconds, twice, because a pack sits on the trunk.

Twenty minutes is enough. The purpose is not to build bulk but to give the knee and hip stabilisers the strength to hold the joint in line at hour seven, which is when most falls and most sore knees happen.

Load: teach the shoulders and hips gradually

Carrying is a skill of its own. Start the long walks with 5 to 6 kg (11 to 13 lb) in the pack and add about a kilogram a week until you reach the weight you expect to carry, typically 8 to 10 kg for a day walk and 12 to 15 kg for hut-to-hut or camping trips. The weight should be in the pack you will use, with the hip belt taking most of it; a training pack loaded with water bottles is fine and can be emptied for the descent if the knees complain. Never make week seven the first time you carry the full load. Hip-belt bruising, shoulder numbness and a sore lower back are all things you want to discover and fix, with padding or a strap adjustment, in week four.

Feet belong here as well. Every long walk is a boot-and-sock rehearsal. If a hot spot appears in training, that is data: change the lacing, the sock or the boot now, while the consequence is a minor blister and not a ruined trip.

Rest, taper and the last seven days

Adaptation happens during recovery, not during the session. One full rest day a week is the minimum, and any week in which the legs feel heavy on a Wednesday is a signal to shorten the midweek work rather than push through. Sleep is the cheapest performance aid available: seven to nine hours, consistently, is when the muscle repair actually occurs.

The final week is a taper. Cut volume by 40 to 50 percent, keep one short session of intensity to stay sharp, and do the last long walk no closer than five days before the big day. Carbohydrate stores refill over 48 hours of normal eating with a little extra bread, rice and fruit; there is no need for a heroic pasta evening. Pack the bag, walk once in the boots, and arrive rested. The fitness is already built; the only thing left to get wrong is starting tired.

Eight weeks will not make anyone a mountain athlete. It will, reliably, make the difference between a day that hurts and a day that is remembered for the right reasons.
